I recently carried out an unusual interval session which consisted of two sets of 2 x 1000m followed by 5 x 400m, and then a third set consisting of 2 x 1000m followed by 2 x 400m and then 200m. The rest was: a) 200m jog in 1:15 - 1:30, mostly in the mid 1:20s, after the 1000s, after the third of 400s in the first two sets, and after all repetitions in the final set; b) 100m jog after all the other 400s in 40-47s; c) 300m jog between the sets in about 2:00 - 2:15. Plus 2km easy warm up, and 3km easy warm down.
If this sounds a bit strange, I am mainly training towards 10000m/10km. I only do one interval session per week (plus a long run which I often significant stretches of at tempo pace), and try to do about 10-12km of repetitions in it, principally based around threshold-type longer intervals (1000m or more), but including some shorter repetitions. I vary what I do to keep things interesting/depending on how I'm feeling; this particular composition included more shorter repetitions than usual.
Despite the quite short rest, and despite being somewhat fatigued (running about 80 miles per week, mostly at a moderate pace, and had not rested at all in prior days), I ran significantly quicker than expected: the 1000m repetitions were at 3:22, 3:18, 3:18 average for the three sets, whilst, the 400's were at 1:16:0, 1:15.0, 1:14.9 average for the three sets, with the final 200m at 33.6. I ran it on feel (just letting the legs run at whatever pace seemed natural to be able to complete the repetition/session without digging too deeply), but was aiming for around threshold intensity on the 1000m's, and something faster on the 400m's.
Anyhow, my fitness might have improved since I last raced, but I've never run a 5km within 20 seconds of 3:18 pace (16:30), so even this might be 5km pace or faster, whilst the 400s (which are at about 3:07 - 3:10 pace) are certainly far quicker than 5km pace. In other words, I did 11km of repetitions, the last 9km of which might have been around 5km or quicker, and the first two of which were not slow for me either. I am a bit baffled by this; I would think that the shorter repetitions allow one to do more volume, so that is one possible explanation, but it still seems rather a lot.
Does anybody have experience of doing this kind of workout, and can corroborate that the use of shorter repetitions (even with short rest) allows one to do much more volume at a quick (for you) pace? It could be that my fitness is better than I think, but I'm not convinced; I am reasonably good at being able to tell by feel what I could do in a race, and I think that I maybe could hold the intensity of the 1000m repetitions for a 5000m, but I am not certain, and I definitely do not think I could hold much faster.
